How much magnesium do you need a day?
Read the right number.

How much magnesium per day? In India, the answer is 440 mg for men and 370 mg for women, from food and supplements together. But the big number on the front of a bottle is often not the magnesium your body gets. Here is India’s magnesium RDA, the difference between elemental magnesium and the compound, a simple magnesium dosage guide, and how much magnesium glycinate gives you a full day’s amount.

How much magnesium per day: the short answer

The Short Answer

How much magnesium per day do adults need in India?

India’s ICMR-NIN advises 440 mg of magnesium a day for men and 370 mg for women, counting food and supplements together. On a supplement label, look for the elemental magnesium, not the weight of the whole compound. A tablet of 1,000 mg magnesium glycinate holds only about 120–140 mg of magnesium.

Picture two bottles on a pharmacy shelf. One says “Magnesium Glycinate 1,000 mg”. The other says “Magnesium 440 mg”. The first sounds bigger. It isn’t. The first is the weight of the whole compound; the second is the magnesium itself.

That one idea, elemental magnesium, is what this guide is about. Once you know it, you can read any label in India and work out exactly how close you are to your daily target.

Magnesium matters because it works in almost every part of the body. It contributes to the reduction of tiredness and fatigue, normal energy-yielding metabolism, normal muscle function, normal functioning of the nervous system, normal psychological function and the maintenance of normal bones and teeth.1 An adult body holds about 25 g of it, mostly in bones and muscles, with less than 1% in the blood.2

Magnesium RDA in India: 440 mg for men, 370 mg for women

The Short Answer

What is the magnesium RDA in India?

The magnesium RDA in India is 440 mg a day for adult men and 370 mg for adult women (ICMR-NIN 2020). The RDA covers almost every healthy person. The average need is lower: 370 mg for men and 310 mg for women. India raised these targets in 2020.

India sets its own targets. The Indian Council of Medical Research’s National Institute of Nutrition (ICMR-NIN) publishes two numbers for each nutrient:3

  • EAR (Estimated Average Requirement): the amount that meets the needs of half of healthy adults.
  • RDA (Recommended Dietary Allowance): the amount that covers almost everyone. This is the number to aim for.

India RDA (ICMR-NIN 2020)440 mg3370 mg3
India EAR (ICMR-NIN 2020)370 mg3310 mg3
United States RDA (age 31+)420 mg2320 mg2
Europe adequate intake (EFSA)350 mg4300 mg4

India’s numbers went up in 2020: the men’s RDA rose from 385 mg to 440 mg, and the women’s from 325 mg to 370 mg.5 Both are now higher than the US and European figures. The same RDA applies after 60: 440 mg for men and 370 mg for women. Needs rise to 440 mg in pregnancy and 400 mg while breastfeeding, so ask your doctor for your number then.21

Elemental magnesium vs the compound

The Short Answer

What is the difference between elemental magnesium and magnesium glycinate?

Elemental magnesium is the magnesium itself. Magnesium can’t be taken on its own, so in a supplement it is always bound to a partner, such as glycine, citrate or oxide. The compound weight includes that partner. Only the elemental magnesium counts toward your 440 mg or 370 mg a day.

On its own, magnesium is a metal, so you can’t swallow it as it is. In a supplement, it is always joined to a partner molecule. That pair is the compound: magnesium glycinate, magnesium citrate, magnesium oxide and so on.

The partner has weight too. So “1,000 mg of magnesium glycinate” means 1,000 mg of magnesium and glycine together. The magnesium inside is only a small share. In the United States, the Supplement Facts panel shows the elemental magnesium, not the weight of the whole compound.2 In India, labels vary, so it pays to check.

How much elemental magnesium each form gives
Form on the labelMagnesium share (approx.)1,000 mg of compound gives
Magnesium oxide60%~600 mg
Magnesium hydroxide41%~410 mg
Magnesium citrate12–16%~120–160 mg
Magnesium glycinate (fully reacted bisglycinate)12–14%~120–140 mg
Magnesium chloride12%~120 mg
Magnesium sulfate10%~100 mg
Magnesium taurate9%~90 mg
Magnesium L-threonate7–8%~70–80 mg

Look at the top row. Oxide packs the most magnesium into each milligram, which is why it makes labels look big and tablets cheap. But how much you absorb matters as much as how much is in the tablet. In one study, only about 4% of magnesium oxide was absorbed, against 9–11% for more soluble forms.6 In a 60-day trial, an amino-acid chelate of magnesium raised blood magnesium better than oxide, which did no better than a placebo.7

Check your own label

Find two numbers: the compound (“magnesium glycinate 1,000 mg”) and the elemental magnesium (“provides 120 mg magnesium”). Divide the second by the first. A fully reacted magnesium glycinate comes out around 12–14%. If a “glycinate” works out at 18% or more, it is likely mixed with magnesium oxide. Our guide to buffered vs non-buffered magnesium glycinate shows how to spot it.

The same trick on omega-3 labels

Fish oil labels work the same way. A “1,000 mg fish oil” softgel is the weight of the whole oil, not the omega-3s inside it. What counts is the EPA and DHA. EPA and DHA contribute to normal heart function, and DHA to normal brain function, at 250 mg a day.1 So read omega-3 labels the way you read magnesium labels: find the active amount, then do the maths. Oily fish twice a week is the simplest food source; vegetarians can look for algae oil, which gives EPA and DHA without fish.

Elemental magnesium calculator

The Short Answer

How do I calculate elemental magnesium from a supplement label?

  1. Find the compound weight per day, for example 2,000 mg magnesium glycinate.
  2. Multiply it by that form’s magnesium share: 12–14% for fully reacted glycinate.
  3. Compare the result, about 240–280 mg here, with 440 mg for men or 370 mg for women. The calculator below does it for any label.
About 120–140 mg of elemental magnesium: 27–32% of the men’s RDA and 32–38% of the women’s.

Estimates from each compound’s chemical formula. Real products vary with water content, so the label’s elemental figure, when given, is the one to trust.

How much magnesium glycinate gives you 440 mg?

The Short Answer

How much magnesium glycinate should I take?

Because fully reacted magnesium glycinate is about 12% magnesium, you need about 3,667 mg of it to get 440 mg of magnesium, the men’s RDA. About 2,450 mg gives roughly 293 mg. That much glycinate also carries about 2.7 g of glycine, a calming amino acid.

This is why a true magnesium glycinate needs more than one tablet. The chelate is mostly glycine by weight, so a full day’s magnesium simply weighs more. That extra weight is not wasted: it is glycine. In small sleep studies, 3 g of glycine before bed improved how well people slept and how alert they felt the next day.89

How much magnesium glycinate gives how much magnesium
Fully reacted magnesium glycinate (12%)MagnesiumGlycine (approx.)
1,222 mg~147 mg~0.9 g
2,444 mg~293 mg~1.8 g
3,667 mg440 mg (men’s RDA)~2.7 g

Magnesium glycinate is also known for being gentle. Bisglycinates are judged “not of safety concern” as a source of magnesium in Europe,10 and in a clinical study magnesium diglycinate was better tolerated by the gut than magnesium oxide.11 For the full form comparison, read magnesium glycinate vs citrate vs oxide.

How much magnesium do you get from food?

The Short Answer

Does magnesium from food count toward the RDA?

Magnesium from food counts toward your RDA. Seeds, nuts, ragi, dals, beans, whole grains and leafy greens are the richest sources. Your body absorbs about 30–40% of the magnesium in food. Polished white rice and maida lose most of theirs in milling, so refined diets fall short.

Food comes first. A small handful of foods can cover a good share of your day:212

Magnesium in common foods
FoodMagnesium
Pumpkin seeds, roasted, 28 g156 mg
Ragi (finger millet) flour, 100 g146 mg
Chia seeds, 28 g111 mg
Almonds, 28 g80 mg
Spinach, boiled, ½ cup78 mg
Cashews, 28 g74 mg
Peanuts, ¼ cup63 mg
Black beans (like rajma), cooked, ½ cup60 mg
Brown rice, cooked, ½ cup42 mg
Curd (low-fat yogurt), 225 g42 mg
Banana, 1 medium32 mg
White rice, cooked, ½ cup10 mg

For a full list with Indian portions, from ragi roti to rajma, see our guide to magnesium-rich foods in India.

Notice the bottom row. Brown rice has about four times the magnesium of white rice, because milling strips the outer layers where minerals sit.2 A plate of white rice, a thin dal and a little sabzi can leave a real gap. Our guide to magnesium deficiency in India explains who is most likely to fall short.

Can food alone get you to about 400 mg? Yes, with a little planning: a small handful of pumpkin seeds, a ragi roti or dosa made with 100 g of flour, a handful of almonds and a bowl of spinach add up to about 450 mg. One banana, by contrast, gives about 32 mg.

Magnesium dosage for supplements: how much is right?

The Short Answer

What is a safe amount of magnesium to take in a day?

A sensible magnesium supplement dosage is the gap between your food and India’s RDA of 440 mg for men and 370 mg for women; FSSAI allows up to one RDA per serving. Studies on sleep, stress and muscle soreness used 250–350 mg of extra magnesium a day. A gentle glycinate, split across the day, is the easiest way to take it.

Think of your RDA as a target and your food as the first part of it. A supplement covers the rest.

  • India’s rule. Under FSSAI’s 2022 health-supplement regulations, a vitamin or mineral in a supplement must not exceed one RDA, and must give at least 15% of it when a nutrient claim is made.13 For magnesium, that means up to 440 mg per serving.
  • What studies used. A 2025 sleep trial gave 250 mg a day of magnesium as bisglycinate.14 A stress trial in adults low in magnesium used 300 mg a day.15 A muscle-soreness trial used 350 mg a day of magnesium glycinate.16 In a review of 34 trials, 300 mg a day for one month was enough to raise blood magnesium.17
  • Form decides comfort. Loose stools from magnesium supplements are mostly linked to poorly absorbed forms such as magnesium oxide. Magnesium diglycinate was better tolerated than oxide in a clinical study,11 and bisglycinates are judged “not of safety concern” in Europe.10

For men, three tablets of a 147 mg-per-tablet product give the full 440 mg RDA. For women, two tablets (about 293 mg) sit within the 370 mg RDA. If your diet is already rich in seeds, nuts and dals, a smaller serving may be all you need. For timing, see the best time to take magnesium glycinate; for goals, read about magnesium for stress and anxious days and muscle recovery.

Is it better to split your magnesium?

The Short Answer

Should I take magnesium all at once or split it?

Yes. The gut absorbs a bigger share of magnesium from small amounts than from large ones. In one study, the same magnesium was 51% absorbed when spread over the day and 32% when taken in two servings. Splitting is also gentler on the stomach.

Your gut takes in magnesium through a limited number of doorways. A small amount gets through easily; a big amount at once leaves more behind. In a classic study, the share absorbed fell from 65% at the smallest dose to 11% at the largest.18 In another, men drank the same magnesium-rich water as two servings or seven: absorption was 32% with two and 51% with seven.19

You don’t need seven doses. One tablet with dinner and the rest before bed uses the same idea, and splitting is also the gentlest way on your stomach. For timing by goal, read the best time to take magnesium glycinate.

When to take more care with magnesium

The Short Answer

Who should ask a doctor before taking magnesium?

Talk to your doctor before taking magnesium if you have kidney disease, are pregnant or breastfeeding, or take regular medicines. Long-term acid reducers (PPIs) and some water pills can lower magnesium. Loose stools are mostly linked to poorly absorbed forms such as oxide, so a gentle form and a split dose help.

  • Kidney disease. Healthy kidneys clear extra magnesium. When kidneys don’t work well, magnesium can build up, so check with your doctor first.2
  • Acid reducers. Taking a proton pump inhibitor (such as pantoprazole or omeprazole) for over a year can lower blood magnesium. The US FDA advises doctors to check magnesium levels in long-term users.2
  • Water pills. Loop and thiazide diuretics can increase magnesium lost in urine; potassium-sparing ones reduce it.2
  • Medicines to space apart. Take tetracycline or quinolone antibiotics at least 2 hours before or 4–6 hours after magnesium, keep bisphosphonates for bone at least 2 hours apart, thyroid medicine (levothyroxine) about 4 hours apart, and gabapentin at least 2 hours after magnesium.22 Our guide to magnesium and medicines covers each one.220
  • Antacids and laxatives count too. Some contain a lot of magnesium; one tablespoon of a common milk-of-magnesia laxative has 500 mg. Add these to your total.2
  • Signs you are taking too much: loose stools, nausea and stomach cramps. Serious magnesium toxicity is rare and mostly seen with kidney problems or very large laxative or antacid doses.2

How to work out your magnesium: a 6-step plan

The Short Answer

How do I work out how much magnesium I need?

Know your target (440 mg for men, 370 mg for women), add magnesium-rich foods, read the elemental magnesium on every label, choose a gentle, well-absorbed form, split your dose, and check with your doctor if you have kidney disease or take regular medicines.

  1. Know your target440 mg a day for Indian men and 370 mg for women, from food and supplements together.
  2. Fill the plate firstAdd seeds, nuts, ragi, dals, beans, whole grains and leafy greens every day.
  3. Read the elemental numberOn every label, find the magnesium itself, not the compound weight. Use the calculator if only the compound is given.
  4. Choose a gentle, well-absorbed formA fully reacted, non-buffered magnesium glycinate is about 12% magnesium and kind to the stomach.
  5. Split your doseTake part with dinner and the rest before bed, rather than all at once.
  6. Check with your doctor when neededKidney disease, pregnancy, breastfeeding, acid reducers, water pills or thyroid medicine are good reasons to ask first.

Claims are ingredient-based and not specific to any product. Details of each study are in “About the studies” just below.

About the studies
  • The magnesium shares in the form table and calculator are worked out from each compound’s chemical formula; real products vary with water content and manufacturing, so a label’s stated elemental figure is more reliable.
  • The oxide absorption figures come from a small laboratory-and-volunteer study of US products.6 The 60-day trial compared an amino-acid chelate, not specifically bisglycinate, with citrate and oxide in 46 people.7 The tolerance study was in 12 people after bowel surgery.11
  • The trials mentioned used 250–350 mg of magnesium a day; Magnesium Glycinate by Evo Hominus™ gives 440 mg in three tablets or about 293 mg in two. The sleep trial’s benefit was modest and larger in people who ate less magnesium.14 The stress trial used a different magnesium salt in adults with low blood magnesium.15 The soreness trial was in 22 young adults over 10 days.16
  • The glycine sleep studies gave 3 g of glycine on its own before bed. They were small studies.89
  • The split-dose studies used mineral water and food, not tablets.1819
Questions

Magnesium dosage, answered plainly.

How much magnesium should I take a day?

India’s ICMR-NIN advises 440 mg of magnesium a day for men and 370 mg for women, from food and supplements together. A supplement should fill the gap your diet leaves, and in India a supplement serving may give up to 100% of the RDA.

What is a safe amount of magnesium to take in a day?

For most healthy adults, a safe daily amount of magnesium is around India’s RDA: 440 mg for men and 370 mg for women, from food and supplements together. Under FSSAI rules, a supplement serving may give at most one RDA, 440 mg. Choose a gentle form, split the dose, and ask a doctor first if you have kidney disease.

How much magnesium per day for a woman?

India’s RDA for women is 370 mg of magnesium a day, and it stays 370 mg for women over 50 and over 60. It rises to 440 mg in pregnancy and 400 mg while breastfeeding, so ask your doctor then. Two tablets of a 147 mg-per-tablet magnesium glycinate give about 293 mg, leaving room for food.

How much magnesium per day for a man?

India’s RDA for men is 440 mg of magnesium a day, from food and supplements together, and it stays 440 mg after 60. The average need is 370 mg. Three tablets of a 147 mg-per-tablet magnesium glycinate give the full 440 mg; with a magnesium-rich diet, a smaller serving may be enough.

What is elemental magnesium?

Elemental magnesium is the actual magnesium in a supplement, not the weight of the whole compound. For example, 1,000 mg of magnesium glycinate contains only about 120–140 mg of elemental magnesium. Only the elemental amount counts toward your daily target.

How much elemental magnesium is in 500 mg of magnesium glycinate?

About 60–70 mg. Fully reacted magnesium glycinate is about 12–14% magnesium, so 500 mg of the compound gives roughly 60–70 mg of elemental magnesium. That is about 15% of the 440 mg RDA for Indian men. If the label gives an elemental figure, trust that number.

How much magnesium glycinate should I take?

About 3,667 mg of fully reacted magnesium glycinate gives 440 mg of magnesium, the men’s RDA in India. About 2,450 mg gives roughly 293 mg, which sits within the women’s 370 mg. Check the elemental magnesium on your label.

Is 400 mg of magnesium a day too much?

Not for most healthy adults: India’s RDA is 440 mg for men and 370 mg for women. Choose a gentle form such as fully reacted magnesium glycinate and split the dose. People with kidney disease should ask a doctor first.

Is 500 mg of magnesium too much?

For most people, 500 mg from supplements is more than they need. India’s RDA is 440 mg for men and 370 mg for women, counting food too, and FSSAI limits a supplement serving to one RDA. Fill the gap your food leaves, use a gentle form such as fully reacted glycinate, and split the dose.

What are signs of too much magnesium?

Loose stools, nausea and stomach cramps are the usual signs of too much magnesium from supplements, mostly with poorly absorbed forms such as oxide. Serious magnesium toxicity is rare and mostly seen with kidney problems or very large laxative or antacid doses. Stop and see a doctor if you feel weak, dizzy or unwell.

Can magnesium cause loose stools?

It can, mostly with poorly absorbed forms such as magnesium oxide, which pull water into the gut. Fully reacted magnesium glycinate was better tolerated than oxide in a clinical study. Splitting your dose and taking it with food also helps.

How much magnesium per day for sleep?

India’s RDA of 440 mg for men and 370 mg for women is still the daily target. A 2025 sleep trial in adults reporting poor sleep gave 250 mg of magnesium a day as bisglycinate. Magnesium glycinate also carries glycine, studied at 3 g before bed. Take part of your magnesium in the evening.

Should I take magnesium all at once or split it?

Split it. The gut absorbs a bigger share of magnesium from smaller amounts, and splitting is gentler on the stomach. One part with dinner and the rest before bed works well.

Can I take magnesium glycinate every day?

Yes, for most healthy adults. Magnesium is needed every day, and the sleep, stress and muscle studies gave it daily for weeks. Keep your total near India’s RDA (440 mg men, 370 mg women), split the dose, and ask a doctor first if you have kidney disease or take regular medicines.

How much magnesium do gym-goers need?

The magnesium RDA for adults in India is 440 mg a day for men and 370 mg for women, whether or not you train. Magnesium contributes to normal muscle function and electrolyte balance. A muscle-soreness trial used 350 mg of magnesium glycinate a day. Cover food first, then fill the gap.

Does magnesium from food count toward the RDA?

Yes. The RDA covers all sources. Seeds, nuts, ragi, dals, beans, whole grains and leafy greens are the richest foods, and your body absorbs about 30–40% of the magnesium in food.

Is 1 banana a day enough magnesium?

No. One medium banana gives about 32 mg of magnesium, around 7% of the 440 mg RDA for Indian men and 9% of the 370 mg for women. Bananas still help, but seeds, nuts, ragi, dals, beans and leafy greens give far more.

How to get 400 mg of magnesium a day from food?

Combine a few magnesium-rich foods. For example, 28 g of pumpkin seeds (156 mg), 100 g of ragi flour (146 mg), 28 g of almonds (80 mg) and half a cup of cooked spinach (78 mg) add up to about 460 mg. Food magnesium counts toward your RDA, and about 30–40% of it is absorbed.

Who should check with a doctor before taking magnesium?

People with kidney disease, pregnant or breastfeeding women, and anyone taking regular medicines, especially long-term acid reducers, water pills, certain antibiotics, bone medicines or thyroid medicine.

How do I read EPA and DHA on a fish oil label?

Add up the EPA and DHA, not the fish-oil weight. A 1,000 mg fish-oil softgel may hold far less omega-3. EPA and DHA contribute to normal heart function at 250 mg a day. Oily fish twice a week is the food route; algae oil gives EPA and DHA for vegetarians.

How much magnesium should I take for stress?

In a study of stressed adults with low blood magnesium, 300 mg of magnesium a day for 8 weeks reduced stress scores, and adding vitamin B6 helped more in severe stress. Magnesium contributes to normal psychological function. For most adults, reaching India’s RDA of 440 mg for men or 370 mg for women from food and supplements together is the sensible target.

How much magnesium should I take for muscle recovery?

A muscle-soreness trial gave 350 mg of magnesium a day as magnesium glycinate and found less soreness than placebo. Magnesium contributes to normal muscle function and electrolyte balance, so active people should make sure they reach India’s RDA of 440 mg for men or 370 mg for women, split across the day.

Does magnesium interact with my medicines?

A few medicines need spacing: thyroid tablets about 4 hours from magnesium, osteoporosis tablets at least 2 hours, tetracycline or quinolone antibiotics 2 hours before or 4–6 hours after, and gabapentin at least 2 hours after. Long-term acid reducers and some water pills can lower magnesium. Ask your doctor if you take regular medicines.
