The zinc truth — real evidence, but not the everyday-dose story people assume
A systematic review found zinc lozenges’ effect on cold duration is dose-dependent — real benefit at high acute doses (80-92mg/day zinc acetate, ~42% shorter cold duration in one meta-analysis), but not at low doses. This is a specific, high-dose, symptom-onset use case, not the same as daily maintenance zinc intake.
This is worth getting precisely right, because the popular version of this claim (“zinc helps colds”) is true but incomplete. A systematic review found “strong evidence that the zinc lozenge effect on common cold duration is heterogeneous, so that benefit is observed with high doses of zinc but not with low doses.” The trials showing real benefit used zinc acetate lozenges at 80 to 92 milligrams per day — taken right at the onset of cold symptoms — and found meaningful reductions across specific symptoms: nasal discharge, nasal congestion, cough, and muscle aches all improved measurably, though headache and fever did not.

Taking a standard daily zinc dose isn’t the same intervention as a high-dose lozenge protocol started the moment you feel a cold coming on — treating them as interchangeable oversells what daily supplementation alone is shown to do for an active cold.
The vitamin D truth — benefit concentrated in a specific group
Broad reviews found vitamin D supplementation didn’t clearly prevent colds in generally healthy adults. But the real, more useful finding is that benefit concentrates specifically in people who are already vitamin D deficient, and works better with daily dosing than occasional large doses.
A 2020 systematic review found that micronutrient supplementation — vitamin D included — “may not prevent cold incidence or reduce symptom severity among healthy adults.” Taken at face value, that sounds like vitamin D doesn’t help with immunity at all. But a closer look at the research reveals a more specific, more useful story: the benefit isn’t absent, it’s concentrated in people who are actually deficient to begin with. Research specifically in vitamin D-deficient populations has shown real reductions in infection risk from consistent supplementation — a genuinely different finding than “healthy adults with adequate levels get fewer colds by taking more.”
A separate 2024 dose-response meta-analysis added another useful, practical detail: preventive effects were “more evident in the subgroups of the daily dosing regimen” compared to infrequent large bolus doses.
